Vagus nerve and vagal tone
The vagus nerve is the body’s main “rest and restore” nerve – it connects the brain to your internal organs. Higher vagal tone (how active this calming nerve is) is linked to better heart-rate variability (HRV – the natural variation in time between heartbeats), lower inflammation, deeper sleep, better digestion, and a steadier mood. You can train it – it isn’t something fixed for life.

What is the vagus nerve?
The vagus nerve is the tenth cranial nerve – the longest and most branched nerve in your autonomic nervous system (the system that controls automatic body functions). It runs from the brainstem, down through the neck and chest, and into the abdomen, connecting to the heart, lungs, stomach, gut, liver, and pancreas.
About 80% of the vagus nerve’s fibers carry information from your organs up to your brain. Only 20% carry signals the other way. This is why the vagus nerve is the main “gut-brain” pathway – it’s a big reason why digestion and heart activity affect mood, focus, and how well you handle stress.
Vagal tone describes how strongly the vagus nerve activates your body at rest. High vagal tone means a healthy balance in your nervous system, with the calming “rest and digest” mode dominant at rest. Low vagal tone means your body stays in a stress response too often, which is linked to worse sleep, digestion, inflammation, and mood.
Signs of low vagal tone
- Ongoing fatigue and feeling “wired but tired” even after resting
- Poor sleep – your mind won’t switch off at night
- Digestive issues: bloating, constipation, IBS-type symptoms
- Frequent colds and slow recovery from illness
- Anxiety, inner restlessness, or panic attacks
- Low HRV (heart-rate variability) – under 30 ms on a tracker
- High resting heart rate (over 75 beats per minute)
- Getting emotionally upset easily over small things
- Feeling cold easily, with cold hands and feet
Why the vagus nerve is a natural anti-inflammatory switch
The vagus nerve helps control inflammation through what’s called the cholinergic anti-inflammatory reflex (Tracey, Nature 2002). When a vagal signal reaches the spleen, it releases a chemical (acetylcholine) that blocks inflammatory signals (TNF-α and IL-6) in immune cells. Low vagal tone is linked to ongoing, low-grade inflammation in the body.
Based on this mechanism, implanted vagus-nerve stimulation devices have been studied in clinical medicine for severe rheumatoid arthritis and inflammatory bowel disease (Koopman, PNAS 2016) – this refers to specialised medical treatment, not consumer devices.
The vagus nerve, your heart, and HRV
Your heart doesn’t beat like a metronome – the time between beats naturally varies. This variation, called heart-rate variability (HRV), directly reflects vagal tone. High HRV means your nervous system adapts quickly to demands and recovers well from stress.
Low HRV is linked to a higher risk of heart disease, depression, and early death – even more strongly than some traditional risk factors (Thayer, Ann Behav Med 2010).
Four pillars for raising vagal tone
Training the vagus nerve isn’t mysterious – it’s measurable and repeatable. Below are evidence-based methods you can build into a daily routine.
Breathing
Slow belly breathing (4–6 breaths per minute, with a longer exhale than inhale) directly activates your body’s calming, “rest and digest” response. Doing this for 5–10 minutes in the morning and evening can raise HRV (heart-rate variability) within 2–4 weeks (Lehrer, Front Public Health 2020).
Cold exposure
Dipping your face in 50–59°F (10–15°C) water for 30 seconds triggers a reflex that raises vagal tone. A 30–60 second cold shower works too, and it’s easier to start with. You don’t need to jump straight into ice baths.
Supplements and devices that support vagal tone
Supplements don’t replace breathing exercises and healthy habits. But some support the gut and nervous system, which in turn can help vagal tone. Devices are optional extras, not a requirement.
- Omega-3 (EPA/DHA fatty acids, 1–2 g/day) – raises HRV and lowers inflammation
- Magnesium glycinate – calms the nervous system and supports sleep
- Probiotics and fermented foods – support the gut-brain connection
- L-theanine (200 mg) – increases calming brain waves and parasympathetic activity (the body’s “rest and digest” mode)
- GABA-building nutrients (glycine, taurine) – help you wind down in the evening
- Pulsetto / Nurosym – devices that stimulate the vagus nerve through the ear
- 3D contoured sleep mask – blocks light anywhere you sleep
- Blue-light-blocking glasses in the evening – support vagal tone indirectly, by improving sleep
Fasting and vagal tone
Time-restricted eating (eating only within a set window each day) and periodic fasting can raise vagal tone and HRV (heart-rate variability). This may happen because fasting helps your cells’ energy centers recover and gives your gut a rest.
A 2020 study (Mindikoglu et al., Scientific Reports) found that a 30-day, Ramadan-style time-restricted eating pattern improved several metabolic and inflammation markers, including CRP (a marker of inflammation) and blood sugar control.
Start with a 12-hour eating window. This works for most healthy adults, but it’s not right for pregnancy, breastfeeding, a history of eating disorders, or certain medications.
Metrics and markers
- HRV (heart-rate variability – how much the time between heartbeats changes) – the single best marker. Measure it in the morning right after waking
- Resting heart rate – lower is usually better for vagal tone (aim for under 65)
- Percentage of deep sleep – from a sleep tracker
- hs-CRP (a sensitive marker of inflammation) – shows low-grade inflammation
- Cortisol curve (the stress hormone, measured in saliva 4 times a day)
- TSH and free T3 (thyroid hormone tests) – thyroid health affects your nervous system balance
- Ferritin (a marker of iron stores) – low ferritin can throw off your nervous system
- Omega-3 index (if your lab offers it) – aim for over 8%
