Vagus nerve activation guide

Strengthen the parasympathetic nervous system — lower stress, better digestion and deeper sleep.

What is the vagus nerve and why does it matter?

The vagus nerve (n. vagus) is the body's longest nerve — starting at the brainstem and reaching the abdomen. It is the main channel of the parasympathetic system: slowing the pulse, activating digestion, reducing inflammation and restoring the body after stress.

Low vagal tone is linked to anxiety, depression, IBS, chronic inflammation and sleep disturbance. The good news: you can train vagal tone deliberately, like a muscle.

Measurable marker: HRV (heart-rate variability). Higher HRV = better vagal tone. You can measure it with a smartwatch (Apple Watch, Garmin, Whoop, Oura).

8 daily exercises

1. Slow breathing (5 min, 2× a day)

Inhale 4 seconds, exhale 6 seconds. The longer exhale directly activates the parasympathetic system. Do it on waking and before bed.

2. Cold water on the face or at the end of the shower

30 seconds of cold water on the face — or finishing the shower cold — triggers the dive reflex: heart rate drops, vagus engages. Start with 10 seconds and build up.

3. Gargling (2 min a day)

Vigorous gargling with water activates the pharyngeal branch of the vagus. Gargle until it feels effortful.

4. Singing, humming, mantras

Throat vibration stimulates the vagus. 5 minutes of "OM" or a favourite song a day — studies show HRV improvement within 2 weeks.

5. Eye-to-eye social contact

According to polyvagal theory, safe face-to-face contact is the strongest vagal activator. Aim for at least one meaningful conversation per day.

6. Sauna and cold contrast

10 min sauna + 30 s cold shower, 3 cycles. Trains the flexibility of the autonomic system.

7. Eat slowly, chew each bite 20 times

Starting a meal and chewing activates the enteric branch of the vagus — for better digestion and nutrient absorption.

8. Yoga: neck and shoulder exercises

Gentle neck stretches, rotations, cat-cow pose. Tension in the neck directly inhibits the vagus.
